Teen Six Pack Abs and Better Biceps? Your Questions Answered!



Your Question:
Hey Frugal Fitness Just got a question for you. I used to do some small work outs at home about a year ago for a six pack i tried a few different sit ups and all but nothing was working? You have great abs so this should be a easy question for you . I am 15 i have good calves and back but i need a lot of work on my abs and biceps :D


Frugal Fitness Answer:
Well my friend, there are a few issues that need to be addressed to maximize your physique results. Achieving defined muscles is a byproduct of both building up muscle mass through resistance training and nutrition, and removing as much bodyfat between the muscle tissue and the skin through overall physical activity and dieting. First off, since you are a 15 year old male  you will most likely have a very high metabolism since you are in a crazy biological growth stage. This will help to reduce your bodyfat and usually teenagers have a good amount of energy (and time) for physical activity. That being said, your testosterone levels and muscle mass capacity aren't going to be as high as somebody in their early-mid 20's so you won't be able to put on massive amounts of muscle in your biceps etc. Also, because your growth plates, tendons, and ligaments are still developing, you do not want to lift too heavy, intensely, or frequently so your muscles do not develop out of proportion with your other connective tissue. This could lead to tears, inflammation, growth plate injuries, stunted growth, and other problems.

You also mention that you tried a few situp type exercises and it didn't seem like you did them for a very long period of time while expecting results. Now I'm not the most patient person, and I was even less patient when I was 15 years old, but it does take time to put on muscle and burn bodyfat. It takes the average person about a week to burn a pound of bodyfat if they are doing everything right, and usually much longer to add on a pound of lean muscle. Because of your age, you could probably burn bodyfat more quickly but not necessarily put on muscle mass very fast. It can take a few months or longer but try to follow some of the recommendations I have listed below to maximize results and minimize time and injury risk.

What I would recommend is that you do weight training 3 times a week, 30-45 minutes each time, at a repetition range of 12-15 reps per set and around 30-60 seconds between exercises. You can do 3 total body workouts a week, or 1 upper / 1 lower / 1 total body workout, or 1 chest / tricep / deltoid, 1 upper back, bicep, and 1 legs / abs workout per week. All of these are effective options or you could alternate. But the key is, don't lift much more often than that so you don't risk overtraining.

You can work biceps up to 1 day hard per week, and 1 day light-moderate per week for optimal muscle growth and recovery. Make sure you do not straight at the elbow, wrist, or shoulder or do cheat reps on your curls by leaning backwards or laterally. Regular dumbbell bicep curls, hammer curls, preacher curls, chinups, bent over rows reverse grip, underhand cable rows, and other similar exercises are all good options. For abs, 1-2x a week is fine, I usually just encourage 10-15 minutes of several different types of ab, oblique, and lower back exercises in a row without stopping for smaller leaner and more enduring abdominal muscle fiber stimulation. Try including russian twists, alternating heel taps, crunches, twisting crunches, V-ups (if you can), planks, side bridges, and leg raises along with lower back exercises of hip bridges, supermans, quadripeds, and skydivers. You can do abs on your total body days, lower body days, or on your cardio days.

Also do 3-4 days a week of different forms of cardio to help reduce more bodyfat while keeping enough variety to avoid overtraining or hitting plateaus in your progress. An example would be run 1 day, bike another day, elliptical a 3rd day, and play basketball for an hour on a 4th day. If you just ran each day it would be the same repetitive microtrauma on your joints which could translate into chronic injuries like Ausgood Schlauter, stress fractures, shin splints, or tendonitis. Also make sure you are eating lots of protein, minimal sugar and junk food, drinking plenty of water, eating lots of fruits and vegetables, and getting in enough sleep. Protein powder or supplements aren't necessary for your age, I certainly got plenty of results without them when I was 15. Hope this all helps!

Your Questions Answered: Home Gym On A Limited Budget?


The Question:
Frugal Fitness I need your advice. So I'm fairly new at weight training and want to focus on arm muscle, as well as back and abs (though I have fat, so I guess I have to run to lose it all before abs show up). I have about a $400 budget. What do u recommend I buy? I have two sets of weights at 20 and 15 pounds, and am just getting used to the 20s. I have a 1st model Bowflex and a treadmill too, as well as an iron gym for pull ups. I also have whey protein. Any recommendations for what else I can buy?

Frugal Fitness Answer:
I'd recommend you buy a pair of 10 lb dummbells, 8 lb dumbbells, and 25 lb dumbbells, so that way you have all your bases covered no matter what the exercise. Some exercises I use 5-8 lb dumbbells, some exercises I use 80-90 lb  dumbbells so it all depends. I would also recommend buying a set of resistance bands, they usually come in sets of 3 or 5 and color coded by difficulty. A physioball for ab and core exercises is only $20 and you can also use it as a makeshift bench for chest presses, chest flies, etc. A jump rope is a great investment for cardio and boosting metabolism. It sounds like you have everything else you really need, only other things you might want to look at are BoSu trainers or an adjustable exercise step, the BoSu is $90-100, an exercise step maybe around $30. These can provide good areas for cardio intervals on top of your treadmill, although you could always do stairs as well. Whey protein is key, green tea, fish oil capsules, multivitamin are also good investments that are cheap. Adding Supersets to Your Resistance Training Regimen


Supersets are an intermediate to advanced workout technique that can be invaluable when you are trying to build muscle mass and endurance. The definition of a superset is to do a full set of one muscle group and then immediately do a set of the opposite muscle group, no break in between exercise. Before you do anything, you need to know which muscle groups are opposing ones. Some examples include:

Biceps : Triceps
Forearm Extensors : Forearm Flexors
Front Deltoids : Rear Deltoids
Abdominals : Erector Spinae
Quadriceps : Hamstrings
Chest : Upper Back
Calves : Tibialis Anterior

 Using supersets are beneficial for many reasons. First off, because you are working two muscle groups that are relatively close together, you keep the increased blood flow to one area which can assist in bringing oxygen and nutrients to the muscle while removing lactic acid buildup. The increased blood flow to the muscle is also famously known as "the pump" which temporarily engorges the target area with blood and can drastically increase size temporarily. This can be very useful for improved muscle endurance and recovery, both of which lead to increases in calories burned, muscle mass, and strength gains. The other benefit is that while you contract the antagonist (the muscle producing the movement), the antagonist (the opposite/opposing muscle or muscle group) is being stretched, and vice versa. This creates some active range of motion and stretching which can help you  maintain or improve your flexibility without taking long bouts of time to do static stretching.

When would you do supersets? You can do them anytime, especially if you are short on time for your workout. I would personally do them on any muscle group split day, such as "Back and Chest", "Arms", or "Legs". On Back/Chest or Leg Days these superset workouts are known as "Push/Pull" workouts as you push with a chest press, squat, etc and then pull with a row, pulldown, deadlift, etc right after. On leg and arm workouts especially, you will notice improved muscle "pumps" since the increased blood flow to the muscles stays in the same area and is not distributed to different parts of the body. If you are doing a total body workout, you can do some supersets in the beginning as a warmup or at the end as a burnout. The key is to make sure you are using the proper weights and using excellent form. Since this is not an easy workout technique, beginners will need to use lighter weights and/or do less repetitions.

Some Simple Superset Examples:
Arms: Bicep Curl + Tricep Extension
Upper Body: Bent Over Row + Barbell Bench Press
Core: Crunches + Hip Bridge
Legs: Leg Extensions + Leg Curls

Total Body Workout For Intermediate Cardio/Beginner Resistance Trainer




Safety Precautions:
-Consult with physician prior to any exercise for any possible medical risk factors
-Terminate any workout in which you feel dizzy, shortness of breath, chest pains, numbness, tingling, nausea, blurriness, or disoriented, etc. and call 911.
-Avoid any exercises contraindicated by physician, physical therapist, etc. Substitute exercises that work the same muscle groups if needed.
-Take it slow the first few weeks. It is often better to be more cautious at first and progress modestly to prevent injury risk
-Stretch during and after your workout! Do not statically stretch before your workout because your muscles will be cold and stiff. Stretching before a workout will risk injury and a decrease in your physical performance.
-Hydrate prior to workout, during workout, and rehydrate after workout (water usually best unless profuse sweating, then possibly a Gatorade or diluted sports drink could be helpful in replenishing lost electrolytes like sodium)
-Have a sports drink or some fruit juice on hand in case you feel dizzy from low blood sugar.
-Use good form! If you can’t, terminate the set. Don’t overcompensate with your stronger side.
-Don’t forget to breath! Holding your breath raises blood pressure significantly.
-Don’t “work through the pain” if it is severe or abnormal. End set and rest, modify it to make it easier, pick an alternative exercise, or avoid exercises that strain the area in pain.


Workout Guidelines:
-Do Workout 2x Per Week on non-training days with Frugal fitness
-Keep rest time between sets at 30 seconds or less (work up to this point if necessary)
-Add cardio intervals of 1-3 minutes after every 4-5 sets or so
-Try to do at least 15 repetitions per set (more for abdominal exercises)
-Workouts do not have to be done by the letter!
-Vary the exercise order weekly
-Progress by adding extra time, distance, sets, repetitions, and/or resistance
-Have fun!
-An “x” means 1 set of 15+ repetitions or as directed


Workout 1.0:
3 Minutes Nordic Track Warmup
2 Minutes Elliptical Warmup
2x Crunches or twisting crunches
2x Hip Bridges or single leg hip bridges
3x Pushups (8-10 reps per set)
2 Minutes Incline Treadmill (Speed 3.3, Incline 4)
2x Planks (hold 10+ seconds per set)
2x Quadripeds
2x Alternating Heel Taps for Abs
2 Minutes Backwards Elliptical (Resistance 8, Incline/Grade 8)
2x Wide Squats
2x Tricep Dips
2x Resistance Band external rotations
2x Dumbbell Shoulder Presses (10 lb weights)
3 Minutes Nordic Track Cooldown
3-5 Minute Stretch!
