New Year's Resolution: Body Fat Reduction & Metabolism Calculation



It's New Year's Resolution time yet again! For many of us, we will focus on getting healthier and reducing body fat (two goals that can certainly go hand and hand). For most people, it is beneficial to determine an organized baseline for initial measurements and implement a consistent and detailed record of progress. Determining body weight, body fat, metabolic rate, and other medical figures (cholesterol, blood pressure, triglycerides, insulin, etc) is a good first step. 

When you are trying to lose or gain weight in a healthy manner, it is important to remember that there are many factors affecting bodyweight. Some of these variables include activity level, gender, age, height, weight, and obviously genetics. It is also good to keep in mind that a pound of fat is about 3,500 calories so to burn fat you must create enough of a caloric deficit through exercise and/or dieting. Utilize the Harris-Benedict Equation which uses your Basal Metabolic Rate (BMR) and incorporates an activity factor to determine your total daily energy expenditure in calories The main factor omitted by the Harris-Benedict Equation is lean body mass. Leaner bodies typically need more calories than those with a higher body fat percentage. Because of this, the Harris-Benedict Equation will be very accurate in all but the very muscular (underestimating calorie requirements) and those with very high levels of body fat (overestimating calorie requirements). The first step is to calculate your Basal Metabolic Rate (BMR):

  1. Calculate Your Basal Metabolic Rate (BMR):

Standard BMR Formula
Women: BMR = 655 + ( 4.35 x weight in pounds ) + ( 4.7 x height in inches ) - ( 4.7 x age in years )
Men: BMR = 66 + ( 6.23 x weight in pounds ) +
( 12.7 x height in inches ) - ( 6.8 x age in year )

Metric BMR Formula
Women: BMR = 655 + ( 9.6 x weight in kilos ) + ( 1.8 x height in cm) – ( 4.7 x age in years )
Men: BMR = 66 + ( 13.7 x weight in kilos ) + ( 5 x height in cm ) –
( 6.8 x age in years )


2. Apply the Harris-Benedict Principle:
To determine your total daily calorie needs, multiply your BMR by the appropriate activity factor, as follows:
Sedentary: (little or no exercise): BMR x 1.2
Lightly Active: (light exercise 1-3 days/week): BMR x 1.375
Moderately Active: (moderate exercise 3-5 days/week): BMR x 1.55
Very Active: (hard exercise/sports 6-7 days a week):  BMR x 1.725
Extremely Active: (very hard exercise, double training): BMR x 1.9

Hey Frugal Fitness Fans! I hope you are having a happy and healthy summer so far, staying both physically and financially fit! I know You may have noticed that I have not been posting as much as I used to on Frugal Fitness or Frugal Fitness TV. While I have been focusing a greater portion of my time on my rapidly growing digital marketing career, Frugal Fitness still is and always will be an important part of my life.


I have practiced Frugal Fitness since a very young age. I remember as a young child, perhaps five years old, and doing pullups on playgrounds, as well as pushups, jumprope, and 2-3 lb dumbbell exercises. Shortly after, I learned a great deal about bodyweight training (for strength, balance, and flexibility) as an elite gymnast for 6 years. After that I became a formidable runner (which of course is very frugal except for your shoes) and then a natural powerlifter / bodybuilder. Since then, I have focused primarily on maintaining health, longevity, and physique without the need for expensive gym memberships, shiny fitness equipment, or rip-off supplements. I also mastered the science of healthy yet affordable nutrition to maximize the results of my workouts and those of my clients.


Frugal Fitness has been an enormous part of my lengthy career in the fitness industry as well. I started helping my friends and family workout since age 15 and I began studying for my personal training certification when I was 17. I remember writing up workouts with pen and paper and even laminating them for friends and family. The month I turned 18, I was a certified personal trainer and started training clients. Shortly after, I became a certified nutrition specialist and group exercise instructor. I was incredibly passionate about helping others improve their lives with proper workouts and nutrition. I received my Bachelor of Science degree in Exercise Physiology, and along the way became a group exercise instructor,  head personal trainer, and fitness manager. It was in college that I started my first fitness website, writing my research papers in exercise physiology, publishing fitness articles in the school newspaper, and starting my in-home personal training business. I continued to grow as a fitness professional with several strength and conditioning internships and receiving my CSCS (and CPT) from the NSCA. 


I continued working in the fitness industry full time at gyms and personal training studios, but over time I became jaded over time as I looked around and saw that the industry was more about making money than helping others improve themselves. I observed many "fitness professionals" with little or no credentials, that were often times hurting their clients as much (or more) than actually helping them. I decided to strike out on my own and train clients in their homes with my portable equipment. I also realized that I could only reach so many people face-to-face, so I began expanding my online fitness offerings. I offered online personal training, fitness videos, fitness ebooks, customized nutrition plans, and whatever else I could think of to help others out of my area. I wrote The Frugal Diet, several other fitness eBooks, and created Frugal Fitness TV to achieve that goal and made them all free or affordable for all!


Since officially starting Frugal Fitness online in 2006 I have reached tens of millions of people all around the world. I've helped countless individuals get healthier and stronger without exhausting their limited financial resources. I've been featured by Shape Magazine, Stuff Magazine, Patch, GNC, Reebok, LiveStrong, Solae, Premier Nutrition, Gamma Labs, Game Plan Nutrition, Shareaholic, AnyTime Fitness, Pizzeria Uno, Valerie Waters, Jay Cardiello, Luii Marco, Lee Hayward, Omar Isuf, Amanda Russell, Michael Kory, Bodybuilding.com, Fitness Star Network, iidio Media, Mode Media, and by many other incredible brands and publications. I've been approached many times by TLC ("Extreme Cheapskates"), MTV ("I Used To Be Fat"), VH1, and Lifetime ("Mission Makeover") to do frugal budgeting and fitness reality shows, most recently turning down a trainer role on Lifetime's "Mission Makeover" in Florida after speaking with their producer and running into work schedule conflicts. I've met and worked with so many great people and professionals over the years it would be impossible to name them all. I still continue to personal train a select few clients, provide fitness advice, advise new fitness professionals, and work as a consultant for many health and fitness companies.


However, the most important thing I have done, and continue to do, is to help the average person that is trying to get in better shape on a budget. I am grateful to be able to help make a difference in just one person's life. It is an absolute honor to do just a bit more than that. It may not be on a daily basis anymore, but I will be continuing Frugal Fitness so stay tuned for new articles, videos, and other fitness media to help you look and feel your very best without breaking the bank. Guidelines:

-Dumbbells, bands, or heavy household objects may be substituted in for any barbells used
-Running or biking can be substituted in for walking if you desire, have access, or are able
-You can separate the lifting and cardio portions of workouts into 2 parts of the day if you'd like
-User lighter weights and 12-15+ reps per set if your primary goal is fat loss / toning and not muscle building
-Stretch muscle groups used at the end of each workout for at least a few minutes (static stretches)

Week Workout Split:

Monday:    Leg Workout  + Calf Workout

Tuesday:   Chest Workout  + Shoulder Workout + Ab Workout + 30 Minute Walk + 2 Min Jumping Jacks

Wednesday:  45 Minute Walk with some Jogging Intervals

Thursday:  Bicep Workout + Tricep Workout + Trapezius Workout  + Ab Workout

Friday:       Back Workout + 30 Minute Walk + 2 Minutes Jumping Jacks

Saturday:   Lower Back Workout 45 Minute Walk with some Jogging Intervals + 2 Minutes Stair Runs

Sunday:     Rest + Active Recovery (5 Minute Walk + Static Stretches + Foam Roll w/ Tennis Ball)

Repeat For 4-8 Weeks
Approximate Time Commitment Per Week: 6-7.5 hours total

Military Fitness Question:

Hi I'm 17 Yrs. Old Im 6' 0" 6' 1" An I Need To Cut 25--30lbs in 1 Year To Enlist In The Marine Corps. And I Try An Lose Weight But For Some Reason It Is Really Hard I'm Starting To Do Cardio 5-7 Days A Week An I Workout 5-7 Days A Week An I Try To Eat Healthy All The Time Yet I'm Still 225-230 Could You Help Me Out. Thank You Your Are Also The First Person With These Fitness Videos To Respond To Me As Well. 



Frugal Fitness Answer:

Glad to help out when I can, thank you for watching my videos and more importantly deciding to enlist to help serve your country! I always appreciate those that are stronger and tougher than myself and willing to make a sacrifice for the United States that have been so good to me. There are several things that I want you to make sure that you are doing to prepare physically as well as lose that required weight. 

First off, make sure that your diet is helping you and not hurting you by splitting up your daily eating into 6 small meals per day, about 350-400 calories per meal/snack on average. Opt for plenty of vegetables, oatmeal, brown rice, Kashi cereal, sweet potatoes, vegetables, skim milk, almonds, natural peanut butter, grilled chicken, salmon, tuna, whey protein powder, green tea, hummus, and water during the majority of your meals. Avoid soda, fatty dairy products, too much fruit, sweets, fast food, desserts, processed white breads and rice, pizza, burgers, subs, large plates of pasta (even if it's whole grain), and fruit juice. Don't eat anything 2-3 hours before you go to bed if possible.


As for military style workouts, you need to be doing cardio 5-6 days per week, 30-60 minutes per day. I would recommend doing half running, and the other half on a road bike, exercise bike, elliptical, row machine, stair-master, boxing, jump rope, etc so you get in plenty of variety without overdoing it on the joints as much. Make sure during your cardio you include some high intensity intervals every 5 minutes or so, which means you significantly increase your normal pace / incline / resistance for at least 30 seconds and then go back to your normal pace. Repeat that process for each of your cardio sessions for optimal fat loss and increased metabolism.


Resistance training can also be important for long term weight loss, especially fat loss. You obviously don't want to strive to put on significant muscle mass since that isn't very useful in the military, but you will want to put in a little bit of muscle mass if you haven't already for long term metabolic and fat loss benefits. Your resistance training program should be 3-4 days per week, each day being total body workouts (maybe a little lighter on the legs since you will be doing so much cardio). I'd recommend doing this workout each of the 3-4 days.

x = 1 set
Each Set is 20+ reps
3x Pushups Wide Stance
3x Narrow Pushups
3x Tricep Bench Dips
3x Pullups and Chinups (if you have a bar)
3x Situps
3x Crunches & Twisting Crunches
3x Hip Bridges
3x Quadripeds
3x Mountain Climbers
3x Bodyweight Squats
3x Wide Squats
3x Jumping Jacks
2x Bodyweight Lunges
2x Planks (hold for 20+ seconds)

Your overall workout should look something like this:

Monday:        45 Minute Run
Tuesday:       30 Minutes Elliptical + Resistance Training Workout
Wednesday:  Resistance Training Workout
Thursday:      60 Minute Run
Friday:           45 Minute Exercise Bike + Resistance Workout
Saturday:       45 Minutes Elliptical + 15 Minutes Stairmaster
Sunday:         Rest




As you can see, it is not an easy workout regimen but I guarantee it will help you get in shape for the military and you will start losing some serious weight. You don't have to do the workout exactly as written and you may need to work your way up to some of the times and exercises, but just work hard and do your best.
